There is a saying in martial arts: “Fatigue makes cowards of us all.” You can have the best technique in the world, but if you are too exhausted to move, that technique is useless.
In Brazilian Jiu-Jitsu, “gassing out” (running out of energy) is a common frustration, especially for beginners. You might be able to run a 5k easily, but after three minutes of sparring, you are gasping for air. This is because mat cardio is different from road cardio.

1. Stop Holding Your Breath
This is the number one stamina killer. When under pressure, the natural instinct is to hold your breath and tense up. This spikes your blood pressure and depletes your oxygen levels rapidly.
The Fix: Focus on nasal breathing. Try to inhale through your nose and exhale through your mouth, even when you are tired. If you catch yourself holding your breath during a scramble, force a big exhale. Oxygen is fuel; keep the tank full.
2. Learn the Art of “Micro-Rests”
High-level black belts don’t explode for 5 minutes straight. They explode for 10 seconds, then settle, then explode again. They find moments during the roll to relax and recover.
The Fix: When you are in a safe, dominant position (like Mount or Side Control), or even a safe defensive spot (like Closed Guard), take 5 seconds to lower your heart rate. Loosen your grip, settle your weight, and take a deep breath before your next move.
3. Efficiency Over Strength (Frames vs. Muscles)
If you are using your biceps to push a 200lb opponent off you, your arms will burn out in seconds. If you use your skeletal structure (frames), you can hold them there all day.
The Fix: Replace muscle with structure. Use stiff arms (locked elbows) and your legs to create barriers. Beginners often make the mistake of bench-pressing their opponents. Stop pushing and start framing. The less energy you waste, the more stamina you have left.
4. Specificity of Training: You Need to Roll
You cannot get better at swimming by running. Similarly, running on a treadmill will help your general health, but it won’t fully prepare you for the grappling grind. BJJ requires explosive bursts followed by isometric holds.
The Fix: The best way to get in shape for Jiu-Jitsu is to do Jiu-Jitsu. Don’t skip the sparring rounds at the end of class. If you are tired, sit out one round, but get back in for the next. Your body needs to adapt to the specific demands of the sport.
5. Stay Calm in Bad Spots
Panic burns more energy than movement. When you are stuck in bottom side control, thrashing around wildly will exhaust you and accomplish nothing.
The Fix: Mental composure preserves stamina. If you are caught, accept it. Protect your neck, keep your elbows in, and wait for the right moment to escape. A calm mind consumes less oxygen than a panicked one.
